Can't say I have seen any local series here in Melbourne, Australis; however, I am always on the lookout for new courses to run or bike ride locally, anything for some variety! We do have a network of bike paths though.

Intervals definitely work.  But for me, the most important things about a race is to ENJOY it.  Don't start too fast; finish strong, with a smile on your face.

I haven't tried this but is makes sense to me, especially if you are strength training 2 or 3 times a week to complement your cardio training.

A soupcon of common sense might be appropriate here. Yes push through the "I'm tired and want to stop now" thoughts.  But don't push through "this is sore" resulting in long term injury and major training set backs.

RICE is the best prescription for twists, sprains and strains.  That's: REST - don't use the inflamed area for a while ICE - ice it COMPRESSION - use a compression bandage ELEVATION - sit with your leg up
